Lesson 2 of 3
20 min
The World Health Organization recommends that children and young people aged 5 to 17 build up at least 60 minutes of moderate to vigorous physical activity every day. Two PE lessons a week cannot supply that on their own. The rest has to come from things you can do on your own: walking or running to school, football at break, skipping with friends. All of them build endurance, which is the ability to keep exercising for a long time without tiring.
Cardiovascular endurance is how well your heart, lungs and blood deliver oxygen to working muscles over a long period. Exercise can be done in two ways:
Skip on a flat, non-slippery surface such as a classroom floor, hard earth or a paved yard, and wear shoes if you can.
The FITT principle describes any training plan in four words: Frequency (how often), Intensity (how hard), Time (how long) and Type (which activity). Progressive overload means increasing one of them gradually so that the body keeps adapting.
Worked example
Ishimwe wants better endurance for football. Week 1 plan:
Overload: she adds one set each week. In week 3 she does 7 sets, which is 7 × 2 = 14 minutes of skipping. She changes only one factor at a time, so if she feels pain or over-tired she knows what caused it.

Tip
Exam hook. If a question asks how to improve endurance, name a method (continuous, interval or fartlek), describe it with numbers (minutes, sets, rests), and say how you would apply progressive overload. "Run more" earns nothing; "add one 2-minute set each week" earns the mark.
Classify each as mainly aerobic or anaerobic: (a) a 100 m sprint; (b) a 20-minute jog; (c) 30 seconds of the fastest skipping you can manage; (d) a 3 km walk to school.
Solution. (a) anaerobic; (b) aerobic; (c) anaerobic; (d) aerobic.
Umutoni stands on the middle of her rope, and the handles only reach her waist. What will go wrong, and what should she do?
Solution. The rope is too short. It will catch her feet or head, or she will have to crouch to clear it. She should use a longer rope, whose handles reach about her armpits.
Byiringiro runs fast for 1 minute and walks for 1 minute, eight times. Name the training method and calculate his total fast-running time.
Solution. Interval training. Total fast running = 8 × 1 = 8 minutes.
How many minutes of moderate to vigorous activity should a 14-year-old build up in a week, according to the WHO guideline?
Solution. At least 60 minutes a day × 7 days = 420 minutes a week.
Using FITT, describe one change that would overload Ishimwe's plan without changing its Frequency or Type.
Solution. Increase Time (for example 6 sets instead of 5), or increase Intensity (for example skipping faster, or using the jogging step instead of the basic bounce).
